Overview & Philosophy
This program is built for one outcome: maximum muscle growth on a lean bulk, delivered in a schedule a working parent can actually keep. Every decision below follows from five evidence-based principles.
1.1 β Progressive overload is the engine
Muscle grows in response to progressively harder demands. "Harder" means more reps at a given load, more load at given reps, or more hard sets over time β logged and deliberately pursued every session. If your logbook isn't moving over a 4β6 week window, you are not growing optimally. You must record every working set (app or notebook). Non-negotiable.
1.2 β Effective volume: work within the productive range
The research consensus (Schoenfeld's volume meta-analyses, Israetel's volume-landmark framework) puts the productive range for most muscles at roughly 10β20 hard sets per muscle per week, with novices growing well at the bottom of that range. This program starts large muscle groups (back, quads, hamstrings) at ~9β12 direct weekly sets and smaller groups (chest, delts, arms, calves) at ~5β8 direct sets plus substantial indirect work from compounds, then ramps volume across each mesocycle. More volume than you can recover from is wasted β junk volume steals recovery from productive work. The honest per-muscle count is printed under the session tables, and it's the audit you'll use when deciding where mesocycle ramp sets go.
1.3 β Proximity to failure: 0β3 RIR
A set only counts if it's genuinely hard. Target 1β2 RIR (reps in reserve) on most working sets: end the set when you could do only 1β2 more clean reps. Isolation exercises (curls, lateral raises, leg extensions) can be pushed to 0β1 RIR safely; heavy compounds (squats, deadlifts, presses) stay at 1β3 RIR because true failure there costs disproportionate fatigue and injury risk for no extra growth.
Squat and deadlift variations never go below 2 RIR in any week of any block β including intensification weeks.
You'll calibrate your RIR sense with one machine-isolation set taken to true failure at the end of week 4 of the on-ramp β not before. Most novices stop 4+ reps short of what they think is failure; the calibration set fixes that.
1.4 β Exercise selection logic
- One heavy compound first (4β8 reps) β best loading, best overload tracking.
- Secondary compounds (8β12) β volume with less systemic fatigue.
- Isolation work last (10β20) β targets muscles compounds miss (side delts, rear delts, biceps, calves, hamstrings via curl), pushed closest to failure.
- Stable machine/cable variants late in the session when fatigue makes free weights sloppy, and exercises that load the muscle at long lengths (RDLs, incline curls, overhead triceps extensions) β current evidence favours lengthened-position tension for hypertrophy.
- Frequency 2Γ/week per muscle β repeated stimulus beats one weekly annihilation for the same volume.
- Supersets are single-station only. Every superset pair uses one bench or one cable stack, never two pieces of equipment at once β a busy gym makes two-station supersets impossible, and the queue rule forbids hogging.
1.5 β Execution standard (every rep in this program)
- Tempo: 2β3 s controlled eccentric, no bouncing, brief pause where indicated, concentric with intent. Don't count tempo obsessively β just control the lowering.
- Full range of motion, especially the stretched position. Partial-range ego lifting is the single most common reason novices fail to grow.
- Rest: compounds 2β3 min, isolation 60β90 s. Resting too little cuts reps on later sets and reduces total effective volume. Never shorten rests to fit a session into the clock β use the time-cap rule instead.
The Training Program
Primary split: 4-day Upper/Lower β ~60 min per session
Why this split: for 4 days/week, Upper/Lower is the best-evidenced structure β every muscle hit 2Γ/week, sessions fit inside an hour with the time-cap rule, and a missed day costs you half a week's stimulus to one region rather than a whole body part. It also degrades gracefully: miss a day and you run the next session in sequence.
Read the day tags correctly: this is Upper/Lower, not Push/Pull β both upper days deliberately contain pressing and pulling (and both lower days squat and hinge). That's what buys every muscle its 2Γ/week frequency from only two upper sessions. The tag names the day's emphasis (which pattern goes first and heaviest), not its exclusive contents. Press and pull only get their own separate days in the 5β6-day PPL alternate below.

Warm-up protocol β every session, ~8 min (the only warm-up spec in this program)
- General (3β5 min): easy bike, rower or incline walk until lightly sweating.
- Dynamic prep (2β3 min):
- Upper days: band pull-aparts Γ15, arm circles, 10 push-ups β each finishing with a "plus" (full scapular protraction at the top) β then 8 wall slides (forearms on the wall, reaching tall). Thirty seconds, and it's the only scapular upward-rotation work the week gets without it: every cue and pulling set in this program drags the blades down and back, which a desk-bound decade will turn into impingement.
- Lower days: leg swings Γ10/side, bodyweight squats Γ10, bodyweight hip hinges Γ10 (hands sliding down thighs, flat back), glute bridges Γ10, then cossack squats Γ6/side, bodyweight β the program's only frontal-plane hip work. Both lower sessions are hinge-heavy β the hinge must be grooved before load touches it.
- Specific ramp on the first exercise of the day:
- Default (squat, bench, pull-up, press days): ~50% of working weight Γ 8 β ~70% Γ 4 β ~85β90% Γ 1β2 β working sets.
- Lower B deadlift only β extended ramp: empty/light bar Γ 10 β 40% Γ 8 β 60% Γ 5 β 75% Γ 3 β 85β90% Γ 1β2 β top set. The deadlift is the one lift that earns the longer ramp; technique is set in the light sets.
- Every subsequent exercise: one feeder set at ~60β70% Γ 5β6, then working sets β except the RDL on Lower A, which gets two feeders (50% Γ 5, 75% Γ 3) because it's the first hinge of that day. Isolation exercises need no warm-up beyond the first set feeling deliberate.

One bench, one cable stack β both supersets are single-station by design. The 6b rear-delt work is the rotator-cuff insurance the injury-prevention rules require on this day.

Seated cable row trimmed to 2 sets (back volume was already generous) and both supersets share one station β this is what keeps Upper B inside the hour.

Why the deadlift changed: three near-limit deadlift sets is the worst stimulus-to-fatigue purchase in a hypertrophy program. One honest top set plus two lighter back-offs delivers the overload signal for a fraction of the lumbar fatigue. Why Pallof replaced cable crunch: trunk work was flexion-only, on the two days already carrying the week's heaviest spinal loads β anti-rotation is the core capacity that actually protects the spine as loads climb. Hanging knee raises on Lower A keep the direct ab work.
If Lower B runs long: drop Bulgarian split squats to 2 rounds before touching anything else β pre-authorised.

These are correct counts, not aspirations β smaller muscles start at the 5β8 direct-set floor and ramp across each mesocycle.
The hour only holds if you protect it. If you hit minute 50 and have not started exercise 5, skip exercise 4 (upper days) or exercise 6 (lower days). Do not shorten rest periods to squeeze everything in β short rests silently delete effective volume, which is worse than openly deleting one exercise. If you're routinely capping, re-sequence β but the cap is always the correct in-the-moment call. Short on time altogether? Run the canonical 25-minute session below. There is no other "short version" anywhere in this program.
The 3-Day Full Body β the second lane, not the breakdown lane
Three non-consecutive days (e.g. Mon/Wed/Sat). Every muscle 2β3Γ/week. Cues from the main sessions apply to the same movements. ~55β60 min each; time-cap rule applies (skip the second-to-last line at minute 50).
Run for six months straight and progressed with the same mesocycle structure, this split captures the large majority of the 4-day split's year-one gains β entire successful first years have been built on three days. It is a full program, not a penalty.
If you miss 2 or more of the 4 weekly sessions in 3 of any 6 running weeks, switch to the 3-day as the plan for the next two full blocks (10 weeks). That is a programming decision, not a demotion. Review the lane at the next maintenance pause.

The delt fixes matter here: this rotation delivers 6 side-delt and 4+ rear-delt sets per week even in fallback weeks, and cuff/rear-delt work still lands 2Γ/week. If a week gives you only two days, run A and B and pick up C next week β the rotation rolls forward.
Alternate: 5β6 day Push/Pull/Legs (when time allows)
Six days = PPL Γ2. For 5 days, run the six sessions on a rolling basis (Push A, Pull A, Legs A, Push B, Pull B β Legs B lands early next week). Sessions ~50β60 min; time-cap rule applies.

The canonical 25-minute session β the only short version
When a day collapses, run this. Every set genuinely hard β 25 focused minutes at 0β2 RIR is a real hypertrophy stimulus, not a consolation prize.
- Skip the general warm-up; do 2 fast ramp sets on the first lift only.
- Antagonist-superset the day's two biggest compounds, resting 75β90 s between paired sets.
- Upper day: bench press 3 Γ 6β8 @1β2 RIR β chest-supported or cable row 3 Γ 8β10 @1 RIR. Time left over: lateral raises β curls (shared station), 2 Γ 12β15 @0β1 RIR.
- Lower day: leg press or hack squat 3 Γ 8β10 @1β2 RIR, then Romanian deadlift 3 Γ 8β10 @2 RIR. Time left: leg curl 2 Γ 10β12 @0β1 RIR.
Chaos-week fallback (2 sessions only)
Two full-body sessions β squat pattern, hinge pattern, press, row, chin-up or pulldown; 2β3 sets each @1β2 RIR, ~45 min each. This fully maintains everything.
No-gym travel session (~30 min, pack a resistance band)
Feet-elevated push-ups 4 Γ close-to-failure; inverted rows under a sturdy table or band rows 4 Γ close-to-failure; Bulgarian split squats 3 Γ 10β15/leg @1 RIR; single-leg hip thrusts off a bed 3 Γ 12β15/leg; repeat the push/row pairing if time. The band buys rows, face pulls, curls and pressdowns anywhere for 200 g of luggage.
Progression & Periodisation
Double progression β the default rule for every exercise
- Pick a load where you hit the bottom of the rep range on all sets at target RIR.
- Each session, try to add reps to any set while staying at target RIR (e.g. 12/10/9 β 12/11/10).
- When all sets reach the top of the range at target RIR β add weight next session: +2.5 kg on upper-body lifts, +5 kg on lower-body lifts (or the smallest jump the machine allows). Reps drop back towards the bottom of the range. Climb again.
It is boring and it works. The logbook makes it automatic: beat last session's numbers by at least one rep somewhere. (For the Lower B deadlift, double progression applies to the top set; back-offs simply track at β10β15%.)
Handling stalls β the canonical rules
There are exactly two stall rules, and the acute rule always fires first:
Acute rule (performance regression)
Same lift, same load, reps down β₯2 on two consecutive sessions β cut that lift's sets by ~β for one week, keep the load, then rebuild. This is a recovery problem, not a programming problem β audit sleep, surplus and between-set rest the same week.
Chronic rule (plateau without regression)
Three consecutive flat sessions on a lift (no rep or load progress, but no regression either) β pick ONE of: (a) micro-load (+1.25 kg plates), (b) shift the rep range one notch (e.g. 5β8 β 8β12) and rebuild, (c) swap to a substitute from the table below for the rest of the block β a new movement gives a fresh progression runway.
One flat session: noise. Ignore it. Multiple lifts stalling at once + poor sleep, low motivation, achy joints: systemic fatigue β deload now, don't wait for the scheduled week.

The week-4 squat/deadlift guard exists because grinding those lifts to 1 RIR under peak accumulated fatigue is the highest injury-risk moment in the plan β and it buys nothing.
After the deload, start the next block at the loads you hit in week 3 of the previous block (not week 4) and climb again. Every 2β3 blocks, rotate 1β2 exercises per session (using the substitution table) to refresh progression and spare joints β do not rotate everything; you can't progress what you don't track long enough.
This explicitly amends the 0β1 RIR isolation rule for one block in three β stated here so the two rules cannot be read as conflicting. Every third 5-week mesocycle, all elbow- and knee-tendon isolation work β every curl, every triceps extension, leg extension, both leg curls β runs at a fixed 2 RIR with a deliberate 3-second eccentric, loads held at the previous block's week-3 numbers, no ramp sets on those lines. Compounds, lateral raises and rear-delt work are unaffected. Heavy-slow loading is both the prophylaxis and the standard treatment for tendinopathy; lengthened-position isolation at 0β1 RIR every week for years is how strong programs manufacture golfer's elbow and patellar tendinopathy in years 2β3. One sub-maximal isolation block in three costs a rounding error of hypertrophy against an 8-week layoff.
When: week 5 of every block as scheduled, OR immediately when two or more under-recovery flags stack for a week β whichever comes first.
How (a full week): keep the same split and exercises (frequency maintained) Β· halve the number of working sets Β· load at 60β70% of current working weights Β· every set stops at a minimum of 4 RIR β it should feel insultingly easy Β· cardio drops to walking only.
Do not skip deloads because they feel unproductive. Fatigue masks fitness; the deload is when the previous 4 weeks are cashed in.
Holistic additions: the halved sets free ~20β25 minutes per training day β spend 10β20 of them on an NSDR / yoga-nidra audio track (any free guided one), lying on the floor, on each of the deload week's training days. Lights-out moves 15β30 minutes earlier all deload week. The deload is a nervous-system week, not just a joint week.
Volume logic across blocks: each block starts near your minimum effective volume, adds sets while performance climbs, and stops adding the week reps stop climbing. When performance dips or two recovery flags appear, you've found your current maximum recoverable volume β deload and restart slightly below the previous peak. As a parent on variable sleep, expect your recoverable volume to run 10β20% below textbook figures. That's fine; hypertrophy is driven by hard sets near failure, not heroic totals.

If a load doesn't allow the top of the rep range at 3β4 RIR with clean technique, it's too heavy for week 1 β drop 10% without ego. Machines and isolations: start light enough that the last rep of a 15-rep set is merely "working", then climb fast.
The on-ramp
Do not skip this. The fastest way to lose 6 weeks is to injure something in week 1 or be so sore you miss sessions. Muscles adapt in weeks; tendons take months.

If you trained consistently within the last ~2 years, compress to 2 weeks β week 1 runs the week-1/2 protocol above, week 2 runs the week-3 protocol, then enter the mesocycle. Muscle memory makes the full 4 weeks insultingly easy for you, and an abandoned on-ramp is worse than a short one.
From the end of the on-ramp, enter the mesocycle at week 1 of a block.
Ground rules: a technique-breakdown rep counts as your last rep β stop the set. Soreness is not a progress marker; the logbook is. Consistency beats perfection: 4 imperfect sessions every week for a year outgrows 6 perfect sessions that happen fortnightly. If life changes shape, change lanes to the 3-day full body β it is a full program, not a penalty β and never drop to zero.
Exercise Substitutions
Use when equipment is taken (queue rule: never wait more than 2 minutes), or a movement irritates a joint. Substitutes are chosen to be safe defaults for a returning lifter β high-skill or high-risk variants have been deliberately removed.

Nordic curls, good mornings and sissy squats are legitimate exercises with high entry costs (maximal eccentric intensity, lumbar technique demand, knee-tendon stress respectively). They are not casual swaps for a returning lifter β revisit after month 6 if you want them, deliberately programmed, not grabbed because a machine was busy. Upright rows are out entirely unless you have a pain-free overhead history, and even then elbows never above shoulder height.
Cardio
On a lean bulk, cardio's job is heart health, work capacity and appetite/energy regulation β not fat loss. Keep it modest so it doesn't eat recovery. This is the only cardio prescription in the program.
- Type: low-intensity steady state (zone 2 β you can hold a conversation): incline treadmill walk, bike, or pram walks (these absolutely count).
- Dose: 2β3 sessions Γ 20β30 min per week, plus a general floor of 7,000β10,000 steps/day, every day β steps aid nutrient partitioning, appetite regulation and recovery without cutting into lifting.
- The shared-walk default (holistic pass): one of the 2β3 weekly zone-2 sessions defaults to a shared walk β partner and/or pram. It already "absolutely counts"; the shared version is the named default, not an accident.
- Placement: on rest days, or after lifting β never before. Keep any cycling β₯6 hours away from lower-body sessions where possible (the interference effect is small but real for legs).
- HIIT β one rule, stated once: none for the first two mesocycles. Thereafter, optional 1 Γ 10 min/week (e.g. bike sprints 6 Γ 15β20 s), never within 24 h of any leg session, and dropped entirely in week 4 of each block and during deloads.
- Rule of thumb: if lifts start stalling and legs feel dead, cut cardio before you cut anything else. During deload weeks, cardio is walking only.
Nutrition: Calories & Macros
Priority order when anything conflicts: total calories β complete protein β fat floor β carbs fill the rest β timing details last. The weekly self-audit executes the rules below β this section is the single source of truth for calories and gain-rate targets.
Calorie target
Your current agreed plan sits at ~2,400 kcal/day with broadly stable weight, so treat 2,400 as measured maintenance β more reliable than any calculator, with one caveat below.
Lean bulk: maintenance + 350 kcal = 2,750 kcal/day (band: 2,700β2,800). Why +350 and not more: muscle protein synthesis has a rate limit. Surpluses beyond ~350β500 kcal don't build muscle faster in a novice-to-intermediate lifter β they build fat faster.
The maintenance-drift caveat: 2,400 was measured before this program existed. Four lifting sessions, cardio and a step floor plausibly raise your true maintenance by 200β400 kcal/day, meaning the real surplus at 2,750 may be near zero. Because the first two weeks of scale movement are ignored (below), detection is deliberately delayed β so: if the weeks 3β4 trend is flat rather than rising, add 300 kcal in one step (not 150), then resume the normal loop.

The adjustment rule (the only one in this program)
- Track weekly averages every Sunday, but make calorie decisions on the 4-week trend against the current phase's band.
- Monthly trend below the bottom of the band β add 150 kcal. Approved options only: +Β½ cup cooked rice at lunch (~120 kcal) or +250 ml calcium-fortified soy milk in the shake (~135 kcal).
- Monthly trend above the top of the band (excluding the week 1β2 jump) β subtract 150 kcal: rice down Β½ cup at lunch (~120 kcal) plus dinner juice to 100 ml (~30 kcal). Chocolate is off the trim list β it is load-bearing for adherence in a way rice is not (holistic amendment).
- Waist override: waist at navel climbing >1 cm/month while the scale is in-band β the surplus is skewing fatter than it should; trim 150 kcal even though the scale looks right.
- Never adjust off a single week. Never adjust protein β only carbs/fat. One adjustment at a time; let it run 2 weeks before judging it.
Why the bands step down over time: forcing +0.4 kg/week indefinitely would exceed the plausible muscle-gain ceiling by roughly 2Γ beyond the first few months and guarantee a fat-skewed bulk. The bands match the honest gain-rate physiology in the Tracking section β same numbers, one system.
Macro targets
Your current "125 g protein" includes 27 g of gelatin. Gelatin/collagen contains zero tryptophan and is very low in leucine, so it cannot support muscle protein synthesis and counts as zero toward the muscle-building target. Your true complete-protein intake right now is ~98 g/day (β1.5 g/kg at your 67 kg) β short of the 2.0 g/kg hypertrophy target. Keep the gelatin for tendon/connective-tissue support β but count it at zero.
- Protein: 2.0 g complete protein/kg/day = 134 g at your 67 kg (range 1.8β2.2 β 121β147 g). Top of the evidence-based range deliberately: a plant-leaning, dairy-free diet has slightly lower average protein quality/digestibility, and the upper range costs you nothing.
- Fat: 0.8β1.0 g/kg/day = 54β67 g at your 67 kg. Never below 0.6 g/kg (~40 g β the hormonal floor). Your current diet runs ~95 g β 1.4 g/kg β rich, because your day is deliberately nut- and seed-heavy; the menu trims it toward ~90 g. That still sits above the formula ideal, which is an acceptable trade on a bulk β but fat is always the first place to trade from when you want more carbs.
- Carbs: everything left over. Carbs drive training performance and are the preferred surplus fuel β do not fear them on a bulk.

The real-food menu below lands nearer ~148 g protein / ~90 g fat / ~320 g carbs. Protein at ~2.2 g/kg is the top of the range β deliberate for a plant-leaning, dairy-free diet. Fat runs above the 67 g ideal because your day is nut- and seed-rich; acceptable on a bulk, and if you want more training fuel, trade fat for carbs (drop 15 g fat β add 35 g carbs), never the reverse.
Hydration & electrolytes
- Baseline: 35 ml/kg/day = ~2.3 L at your 67 kg, before training losses. Mineral water counts.
- Pre-session: 400β500 ml in the 2 hours before training. During: 500β750 ml/hour, sipped. After: replace ~125β150% of sweat loss (weigh before/after one hot session: each 1 kg lost = ~1.25β1.5 L).
- Sodium: a whole-food, no-packaged-food diet is often genuinely low in sodium for a training male. The Daily Meal Plan
Same skeleton as your current day, no dairy anywhere. Estimated totals at your 67 kg: β2,720 kcal, β148 g complete protein (+27 g collagen, counted at zero) β inside the 2,700β2,800 band, protein at the top of your 121β147 g range. Label variance of Β±5% is normal β the adjustment loop handles it.
The food philosophy (holistic pass): the powder is scaffolding, not food philosophy β it exists so the meals stay meals. Nothing in this plan requires weighing vegetables, logging micronutrients, or eating anything you dislike; a swap inside the same protein/kcal envelope that makes a meal enjoyable is the plan. The 5-egg no-powder breakfast alternative is a co-equal option, not a fallback.
This plan sharply raises your daily soy/legume load and adds 60 g of powder overnight. Muscles get an on-ramp; your gut gets the same courtesy. At 1.5 cups, edamame is firmly into high-galacto-oligosaccharide territory, pea protein carries fermentable residue, and a gut hit with all the new additions at once β plus tempeh-and-lentil nights β will spend week one bloated. Bloating is how nutrition plans die quietly.
Week 1: edamame capped at ΒΎ cup (cover the protein gap with a double tofu serve β 100 g; pressed tofu is low-FODMAP); powder at 20 g/day, breakfast only (no shake yet β bring lunch or dinner forward as the post-training feeding); curry night runs lentils or tempeh, not both.

Totals run slightly under target for the fortnight. That is the price of a gut that keeps this plan for two years, and the training on-ramp is sub-maximal anyway. Standing rules: if bloating or gas persists >3 days at any step, hold that step one more week and swap the pea/rice powder for soy isolate (near-zero FODMAP) before changing anything else. Permanently: on lentil-curry night, cap lunch edamame at 1 cup β never stack the day's two biggest fermentable loads.

Why the breakfast powder: your 3 eggs alone deliver ~19 g complete protein and ~1.8 g leucine β well under the plan's own β₯30 g / leucine-threshold feeding standard (the chia and seeds are incomplete proteins and don't rescue it). Twenty grams of powder puts breakfast unambiguously over the bar, every day, for 30 seconds of effort. (Co-equal alternative if you'd rather not stir powder at breakfast: 5 eggs, no powder, β31 g β costs a little more fat budget, otherwise fine.)

Shake/powder spec (dairy-free): label check: β₯25 g protein and β₯2.4 g leucine per 30β40 g serve, minimal added sugar. Do not buy collagen-based "protein" powders β same tryptophan problem as your gelatin. Three lines added by the holistic pass β a 60 g/day, multi-year exposure deserves them:
- Third-party certified only β Informed Sport, NSF Certified for Sport, or a published batch Certificate of Analysis showing lead <0.5 Β΅g and cadmium <1 Β΅g per serve. Pea and rice proteins are the two worst heavy-metal categories in the supplement aisle (roots and grains concentrate soil metals), and 60 g/day for two years is exactly the exposure profile where that matters.
- Soy isolate is the preferred default β the lowest typical heavy-metal load of the dairy-free options. Pea/rice blends are acceptable only with a published CoA.
- No sugar alcohols (sorbitol, xylitol β extra fermentable load on top of the gut on-ramp) and no carrageenan; unflavoured or naturally flavoured. Rotate brand each purchase as a cheap hedge against any single supply chain.
The 2021 Reed meta-analysis of 41 clinical trials β including intakes above anything this plan provides β found no effect of soy protein or isoflavones on testosterone, free testosterone or oestradiol in men. The scare case-reports involved ~3 L of soy milk daily for months. At this plan's maximum soy load you are well inside the studied range. If you still prefer to diversify, run the pea/rice blend in the shake and keep soy at breakfast β do it for variety, not hormones.
The shake and the breakfast stir are the only genuinely new prep. Everything else is a portion tweak to food you already cook. If a day goes sideways, an extra serve of the shake replaces any missed protein feeding β that's the rescue, always.
Nutrient timing
What actually matters, in order: daily totals β 4 protein feedings β everything else. Don't let timing minutiae cost you a feeding.
Protein distribution. 4 feedings of β₯30 g complete protein, spaced 3β5 hours apart, each clearing the leucine threshold (~2.5β3 g) that triggers a full muscle-protein-synthesis response. The plan delivers this: breakfast ~34 g β lunch ~40 g β shake ~30 g β dinner ~38 g. The pre-bed gelatin is not a protein feeding β connective-tissue support only.
Pre-workout. Full meal 2β4 h out, or a small carb hit (banana + dates, ~40 g carbs) 30β60 min out. Gelatin protocol: 15 g gelatin + ~500 mg vitamin C, 30β60 min pre-session β the collagen-synthesis window around loading (Baar/Shaw protocol) is when this earns its place. Fasted training is permissible but sub-optimal; if you must, take the shake immediately after, not "when convenient".
Intra-workout. Water + electrolytes only for sessions under 90 minutes. Longer: 30 g carbs mid-session.
Post-workout. Shake within ~1 hour, next full meal within ~2 hours. The "anabolic window" is wide (4β6 h spanning the session) provided you ate protein beforehand β don't panic if the toddler intervenes, but don't skip the feeding.
Training-day timing overlays
- Early-morning training (most likely for a parent): on waking, 30β60 min pre-session: 15 g gelatin + 500 mg vitamin C in water, plus a banana or 2 dates (borrowed from the snack slot) if you can stomach food. Post-session: shake immediately, breakfast within 90 minutes.
- Evening training: lunch is the big pre-workout meal (3β4 h out). 60β90 min before training: banana/dates + the 15 g gelatin + vitamin C. Post-session: shake, then dinner within 2 hours.
Training vs rest days: protein and meal structure identical every day; only timing shifts. Optional carb periodisation if you like tinkering (+Β½ cup rice at lunch on training days, βΒ½ cup on rest days) β worth maybe 2%; skip it if it adds any friction.
Alcohol & social meals β holistic pass
This plan runs 12β24 months through an Australian social calendar; pretending otherwise is how it breaks β either as unlogged drift the adjustment loop misreads, or as rigid avoidance that erodes the life the consistency systems work hard to protect.
- Alcohol: 0β4 standard drinks/week is invisible to this program. A single session of 5+ drinks measurably suppresses muscle protein synthesis (~20β30% for ~24 h) and wrecks that night's sleep β so cap any one occasion at 3, nothing within 3 h of lights-out, and never the night before a lower-body session.
- Social meals: 1β2 per week are pre-approved and unlogged. Hit ~40 g protein on the plate (steak, fish, chicken β all restaurant-findable and dairy-free), don't estimate the rest, and resume the plan at the next meal. The 4-week trend already absorbs this. No compensating, no skipped feedings the next day β that arithmetic always ends worse than the meal did.

Skip β waste of money for you
BCAAs and EAA powders (redundant at 2.0 g/kg protein), glutamine, ZMA, "test boosters", mass gainers. Beta-alanine (3.2 g/day) and citrulline malate (6β8 g pre) are legitimate but marginal β ignore unless everything else has been dialled for months.
Watch-list for a no-dairy bulk
- Calcium β the big one. No dairy means earning ~1,000 mg/day from: calcium-set tofu (label check for calcium sulphate/E516 β the reason the lunch tofu specifies it; your 50 g serve β 100β175 mg), sardines with bones, edamame, chia, leafy greens. With the tofu at the 67 kg half-serve, calcium-fortified soy milk as the shake liquid (+300 mg) is now the recommended default, not an option. If a typical day still clearly falls short, add 250β500 mg calcium citrate with dinner.
- Iodine. Seaweed snacks are smart, but content varies wildly by species: nori (standard snack sheets) is safe (~15β45 Β΅g/serve vs RDI 150 Β΅g); kelp/kombu products can exceed 1,000 Β΅g per serve and overshoot the 1,100 Β΅g upper limit β avoid kelp-based snacks and powders.
- EPA/DHA β covered above; the risk is only low-fish weeks.
- B12/iron β you eat eggs, meat and fish regularly; no supplementation needed. Recheck only if the diet drifts more plant-heavy.
Recovery, Sleep & Injury Prevention
Training provides the stimulus; this section determines whether it becomes muscle. Every protocol here is built around a realistic week with a toddler, not an ideal one.

Sleep restriction measurably impairs muscle protein synthesis, testosterone, training output and nutrient partitioning. Under ~6 h/night, a surplus is more likely to become fat than muscle. Treat sleep as a training variable.
The toddler-parent protocol
- Move the bedtime, not the wake time. You can't control 5:45 am; you can control lights-out. If the toddler wakes at 6:00, lights-out is 21:30β22:00, non-negotiable on training days.
- Count total sleep per 24 h. A broken 6.5 h night plus a 20β30 min nap hits the floor. Naps: 20β30 min or a full 90 min β 45β60 min naps produce sleep inertia.
- Tag-team on-call nights. Split night duty into explicit "on-call" nights with your partner. Two to three fully protected nights each per week beats both of you being half-wrecked every night. Calendar it like a meeting.
- Protect the 60 min before bed. No screens in bed, room dark and cool (17β19 Β°C), phone charging outside the bedroom. Your pre-bed ritual (gelatin + vitamin C, taurine) is a ready-made anchor: drink made β 3 minutes of slow breathing (~4 s in / 6β8 s out), lying on the floor β lights dim β in bed within 30 min.
- Stimulant timing. The cacao/pu'er stack is low-caffeine but not zero. Keep it before midday; nothing stimulant-containing after 14:00, including large late-night doses of 80β85% chocolate (your 20 g afternoon serve is fine β don't move it to 21:00).
- Bad-night / high-stress rules (amended by the holistic pass β the trigger is wider, the response is identical): the protocol fires when you slept <5.5 h OR the day rates 4β5 on the 1β5 stress digit (one character in the session note β see Tracking). A full night's sleep after a brutal business day or a sick-household day carries the same cortisol load as a short night, and gets the same answer. On a trigger day: train, but cap everything at a minimum of 2 RIR β no grinding, no e1RM chasing β and cut accessory volume ~30% (drop the last set of each accessory). Two trigger days running: swap the session for the 25-minute version or a walk. Do not under-eat on top of it β it compounds the damage.
- Illness weeks (daycare plague season): above the neck (sniffles) β train at reduced intensity. Below the neck (chest, fever, body aches) β full rest until 24 h symptom-free, then one re-entry week at ~60% volume.
- Anchor the morning, dim the evening (holistic pass). (a) 10 minutes of outdoor light within 60 minutes of waking, every day β through a window doesn't count. The morning pram walk does double duty: it is also steps and a zone-2 slot. (b) After the toddler's bedtime: overhead lights off, lamps only; every screen on night mode from 20:30. The lights-out rule in item 1 only works if the two hours before it are dim.
- Evening sessions end β₯90 minutes before lights-out (holistic pass). If the only available slot finishes after 21:00, run the 25-minute session instead β pre-authorised, same logic as the time-cap. The last 3β5 minutes of any evening session are down-regulation, not lifting: slow nasal breathing, ~4 s in / 6β8 s out, before you leave the gym floor.
Recovery management
Under-recovery flags (check weekly; two or more sustained for 5β7 days = act):
- Performance regression: same lift, same load, β₯2 fewer reps on two consecutive sessions (this also independently fires the acute stall rule).
- Joint aches persisting into daily life, not just training.
- Sleep quality drops despite adequate opportunity (wired-but-tired).
- Motivation crater: dreading sessions you normally enjoy, a week straight.
- DOMS routinely lasting >72 h in trained muscles.
- (Optional, only if you already wear a watch/ring that records it passively:) resting heart rate 5β7+ bpm above baseline for 3+ days. Manual on-waking measurement is not required β it doesn't survive a household with a toddler, and the other flags cover it.
- Life-stress spike (holistic pass): work crunch, household illness, a sleep-wrecking toddler phase β the daily stress digit at 4β5 on five or more of the last 7 days. Counts as one flag toward the two-flag deload trigger. Stress you don't count still spends the same recovery budget as training you do.
- (Optional, like the resting-heart-rate item β holistic pass:) libido or morning erections noticeably reduced for 2+ weeks β the cheapest androgen-axis read there is, and it degrades before the logbook does. Counts as one flag. If it co-occurs with wired-but-tired sleep, deload now and audit the fat floor (never below 0.6 g/kg) and total sleep before blaming the training.
Response: two or more flags for a week β pull the deload now rather than waiting for the scheduled week. All deload parameters live in the Progression section; all stall responses live there too. There are no other versions.
Injury prevention
The biggest hypertrophy killer for a returning lifter isn't a bad program β it's eight weeks off with an angry tendon. Tendons adapt slower than muscle; early strength gains will outrun connective-tissue tolerance. Manage it deliberately.
- Squat pattern (knees, hips, lower back): control the eccentric every rep; never bounce out of the hole when fatigued. Heel-elevated or high-bar variants are knee-friendlier while rebuilding tendon capacity; earn low-bar/heavy later. Hard squatting max 2Γ/week for the first 12 weeks back.
- Pressing (shoulders, elbows): elbows tucked ~45β70Β° on bench; scapulae retracted and depressed, slight arch, feet planted. Full ROM at loads you control beats partial-ROM ego loads. Direct rear-delt/rotator-cuff work 2Γ/week is built into the sessions β don't skip those lines to save time; they're the cheapest insurance in the program. Elbow or shoulder niggle β swap barbell for dumbbell pressing for 2β3 weeks before assuming injury.
- Hinge pattern (lower back, hamstring tendons): neutral spine and a hard brace (big breath into the belly, ribs down) from the warm-ups onward β technique is set in the light sets, which is why the deadlift gets the extended ramp. The deadlift is capped at one top set per session by design; hamstring volume comes from RDLs and leg curls, which are far cheaper to recover from.
- Elbows/distal tendons (curls, pressdowns, chin-ups): tendinopathy loves sudden volume spikes in arm work. Add arm sets gradually (max +2 sets/week via the mesocycle ramp) and keep eccentrics slow β slow heavy loading is also the treatment for tendon issues, so it's self-insuring.
Daily mobility minimum β 8β10 min, every day, barefoot (living-room floor while the toddler plays)
Barefoot is a holistic-pass addition: zero time cost, and it's the only foot-intrinsic and balance stimulus in a fully shod program.

Collapsed-day core (never-skip, ~4 min): items 1 (deep squat hold), 2 (couch stretch), 7 (ankle rocks) and 8 (dead hang). The same downgrade-not-delete logic that applies to sessions applies here β on a collapsed day the core still happens; the full list resumes tomorrow.
Sharp, stabbing or electric pain (vs dull muscular burn); pain that changes your movement pattern mid-set; joint swelling, heat, or deformity; numbness, tingling, or radiating pain down a limb; pain worsening set-on-set rather than warming up; night pain or pain at rest.
Traffic-light rule for niggles: pain β€3/10 that improves as you warm up β amber: continue, cap at 3 RIR, reduce load 10β20%. Pain >3/10 or any red flag β red: stop that pattern, train around it (there is always a pain-free variation in the substitution table), and see a physio if unresolved in 7β10 days. Don't stretch an angry tendon; load it lightly and slowly instead.
Consistency systems β the busy-parent operating layer
Adherence is the multiplier on everything above. Three sessions a week for 50 weeks beats five a week for 20 weeks β build the system for the former.
Minimum effective dose: maintenance requires shockingly little β 4β6 hard sets per muscle per week holds muscle for months; even one-third of normal volume maintains, provided sets stay close to failure. A chaotic week never justifies zero; it justifies the floor.
Habit anchors
- Fix your slots. Tie sessions to immovable parts of the family routine β daycare drop-off, lunch break, the partner-handover before dinner. Agree the slots with your partner explicitly; protected training time you both signed off on doesn't generate resentment at 6 pm on a Tuesday.
- The symmetry rule (holistic pass). This only works as a trade, not a grant. Your partner's own training (her Pilates, 2β3Γ/week) goes on the shared calendar first, with identical protected status β you are solo parent during her sessions exactly as she is during yours. Renegotiate the trade at every maintenance pause: 15 minutes, both calendars open. An asymmetric deal is the most likely non-physiological way this program dies β resentment deletes the Thursday session long before a tendon does.
- Bag packed the night before, by the door or in the car.
- Same days every week. Boring is what survives.
- Never miss twice. One missed session is life; two consecutive misses of the same session is a pattern forming. Catch the slide at step one.
Missed sessions
- Missed by <48 h and the next session hasn't happened: do the missed session today and shift the week along β the split's order matters more than the calendar.
- Can't recover the slot: skip it cleanly. Do not cram two sessions into one. Add 1β2 sets for the missed muscles to the remaining sessions and move on.
- Missed a whole week: resume where you left off at ~80% of previous loads for one session, then continue. One week off costs essentially nothing; the panicked response to it is what costs.
Travel weeks
Reframe as maintenance weeks β two hard full-body sessions fully maintain muscle, so hitting the floor while away is success. Hotel gym: run the chaos-week fallback with whatever exists; dumbbells cover everything. No gym: the bodyweight session. Food: hold protein (eggs, fish, meat, edamame/soy are restaurant-findable and dairy-free), don't stress the rest β a week at maintenance is invisible in a 12-month lean bulk.
Every rule here exists so a bad night, a sick toddler or a work crunch downgrades a session instead of deleting it. The hierarchy is always: full session β 25-minute version β walk and mobility β full rest, resume tomorrow. You never fall off the program; you move down one rung and climb back up. That, more than any set or rep on this site, is what makes the next two years work.
One line added by the holistic pass: the cacao/pu'er ritual is this program's daily parasympathetic anchor, not a nutritional footnote. It is taken phone-free β no email, no logbook β and on a collapsed day it outranks the full mobility list: keep the ritual and the 4-minute mobility core, drop the rest, never the reverse.
Tracking & Expectations
If it isn't logged, it can't be programmed β but the session still counted. Progressive overload is an accounting exercise; the tracking load must survive your household, so it is explicitly tiered.
Required tracking β this is the whole mandatory list
- The logbook β every session. Exercise, load (kg), reps, RIR for every working set (e.g.
Bench 60 kg β 8 @2RIR, 8 @1RIR, 7 @1RIR), plus one-line notes where relevant (sleep, pain, substitutions) and the stress digit: rate the day 1β5 each training day; on non-training days write it down only when it's a 4 or 5. One character β it drives the bad-night/high-stress trigger and the life-stress recovery flag. Before each session, read the last entry for today's lifts and set the target: beat one number somewhere. This 60-second review is the single highest-value habit in the program. Use whatever you'll keep up β notes app, spreadsheet, or Strong/Hevy/Boostcamp. Phone rule: log during rest periods only, notifications off or aeroplane mode β if the phone keeps pulling you elsewhere, switch to a paper notebook; the data is identical. Felt-session allowance: once per month you may deliberately run a session unlogged β mark it "done" and nothing else. One a month is fuel, not a leak. Each session, nominate one lift as your practice lift and judge it on rep quality alone; the logbook takes care of itself. - Bodyweight β daily (minimum 3Γ/week). Morning, after the toilet, before food or fluid, same scale, minimal clothing. Judge nothing on daily numbers; compute the 7-day average each Sunday. All targets and calorie decisions live in the Nutrition section β this list deliberately contains none.
- Monthly photos. First weekend morning of each month, fasted, before training. Same room, same artificial lighting, phone at chest height on timer, same shorts. Five poses: front relaxed, front arms flexed, left side relaxed, back relaxed, back arms flexed. Dedicated album. Compare month 1 vs month 4, never adjacent months.
- Monthly tape β 4 sites only, same day as photos, morning, fasted, tape snug not compressing: waist at navel (relaxed β don't suck in), chest at nipple line, right upper arm (flexed, at peak), right thigh (midpoint hip crease β kneecap; note the distance so it's repeatable). These four drive real decisions: waist feeds the calorie override; arm, chest and thigh are the hypertrophy signal. The tape comes out once a month, on photo day β never between. If you catch yourself re-measuring, pinching or mirror-checking for softness mid-block, treat it as a flag in the Sunday audit and drop weigh-ins to Sunday-only for the next month β the adjustment loop runs fine on weekly data.
The 10-minute Sunday audit
- Compute the weekly bodyweight average; log it against the current phase's band. Make calorie changes only per the Nutrition rules (4-week trend, Β±150 kcal, approved options only).
- Protein audit: 4 feedings β₯30 g complete protein at least 6 days out of 7? (Gelatin counts zero. The shake is the usual casualty β if missed, that's the fix.)
- Creatine: all 7 days?
- Performance: logged lifts progressing? Weight gain without strength gain for 3+ weeks = surplus going to fat β hold calories, fix training/sleep first.
- Recovery flags: two or more for a week β deload per the canonical protocol.
- Stress digits at 4β5 on five or more days? (holistic pass) β run next week at week-1 effort (2β3 RIR everywhere, no ramp sets) regardless of block position; the block calendar slides one week.
- Mobility minimum hit on β₯5 of 7 days? (holistic pass) If under, re-anchor it to an existing daily ritual (the cacao, or toddler floor-play) before changing anything else.
- Plant count β₯25 distinct plants this week? (holistic pass) Veg, fruit, legumes, nuts, seeds and herbs all count β a 30-second tally, not a food log.
Items 6β8 are yes/no checks. If the audit runs past 10 minutes you are doing analysis, not auditing β answer the questions and close the book.

At your 67 kg: novice = squat 67 / bench 50 / deadlift 84 / press 34 kg; intermediate = 100 / 74 / 117 / 50; advanced = 134 / 100 / 161 / 67. Hitting "intermediate" across the board while tape measurements climb means the program is working; strength on your logbook sets is the week-to-week metric.
Realistic muscle-gain rates
These figures and the calorie bands are the same system β the nutrition loop will never force-feed you past what this table says is possible.

Three honest caveats: (1) the first 4β6 weeks lie β expect a quick 1β2 kg of glycogen, water and gut content; don't celebrate it or panic when it stops. (2) Even a well-run lean bulk is roughly 50β70% lean mass at novice level, less later β that's why the waist tape and photos travel with the scale. (3) Training age β calendar age: having trained before, some of year 1 comes back fast (muscle memory), then you resume near where you left off.
Waist expectations (holistic pass): expected waist drift on a compliant lean bulk is roughly +0.3β0.7 cm/month; the calorie override fires only above 1 cm/month. A waist rising inside that band is the program working, not failing.
Timeline to visible change
- Weeks 2β4: strength climbs noticeably (mostly neural/skill). Trust it; it isn't size yet.
- Weeks 8β12: you notice β sleeves fit differently, tape moves, photos show it side-by-side.
- Months 4β6: people who see you regularly notice.
- Months 12β24: "have you been training?" from people who haven't seen you in a while. This is the honest timescale, and it's why the tracking system exists β the logbook and tape show progress months before the mirror does.
Holistic pass: between roughly weeks 6 and 16, expect to look softer before you look bigger. No decision in this program is ever made from the mirror on a given day β only from the tape, month-vs-month-3 photos, and the logbook.
Why patience beats program-hopping
Progressive overload is only measurable on exercises you repeat; every program switch resets your reference points, and the first 2β3 weeks of "gains" on any new movement are skill acquisition, not tissue. Run any program a minimum of 8β12 weeks (2 mesocycles) before judging it. When something stalls, change the variable that stalled β never the whole program. The lifter who runs a B-grade program for two years beats the lifter who runs six A-grade programs for eight weeks each, every single time.
When to stop bulking
Run the surplus in 10β16 week blocks. Pause at maintenance (drop the 350 kcal β easiest by removing the added rice and halving the shake) for 2β4 weeks when any of: waist up ~4β5 cm from start, gym performance stalling despite compliance, or appetite/energy telling you it's time. Then resume or hold β a decision for month 3, not week 2.
(1) Photos, current vs 3 months back, side by side. (2) Read out the block's three biggest logbook PRs. (3) One concrete reward β booked, not vague: massage, lifting shoes, dinner out together. (4) Pick one novelty for the next block β an exercise rotation from the substitution table, a rep-PR target, or, after month 6, one earned movement from the substitutions footnote. That footnote is an unlock schedule, not just a warning. Year-2 gains are barely measurable monthly; the review is what carries motivation across that stretch.
Coach's Notes: What the Expert Review Changed
The draft went through a three-lens expert panel (hypertrophy science, practical coaching, structural balance). The core survived intact β the split, the +350 kcal surplus on measured maintenance, the 2 g/kg protein target, and the gelatin-counts-as-zero correction were all endorsed. What follows is what the panel changed, so you can see the before/after reasoning:
- The two gain-rate systems were contradicting each other β the biggest real-world fix. The nutrition chapter told you to force the scale up 0.87β1.7 kg/month indefinitely, while the expectations chapter (correctly) said muscle can only accrue at ~0.4β0.8 kg/month even in year one. Followed literally, the Sunday checklist would have over-fattened the bulk from about month 3. There is now one phased target β +0.5β1.0% BW/month for months 1β3, halving thereafter β used by every section.
- Every duplicated protocol was collapsed to one canonical version. The draft contained two deload specs (different RIR and triggers), two warm-up ramps, two stall rules, two short-session fallbacks, and a HIIT rule that was simultaneously "allowed weekly" and "banned". Each now exists exactly once, with cross-references.
- The deadlift was restructured. The training day prescribed 3 heavy sets while the injury section capped it at one β and three near-limit deadlift sets is the worst stimulus-to-fatigue trade in the program anyway. Lateral raises went from 3 to 4 sets on both upper days (6 β 8 weekly sets), Upper A gained direct rear-delt work, and the 3-day fallback gained delt/rear-delt pairs β so the injury section's "cuff work 2Γ/week" promise is now actually delivered by the sessions, in every split variant.
- The sessions were made to fit the hour in a real gym. Supersets were rebuilt to be single-station (no more holding a cable stack and a bench simultaneously), Upper B's row dropped a set, Bulgarian split squat rest is now spelt out exactly, and a hard time-cap rule tells you what to skip rather than letting rest periods silently erode.
- Trunk work gained anti-rotation. Core training was flexion-only, on the two heaviest spinal-loading days. Pallof presses replaced cable crunches on the hinge day; hinge patterning and glute bridges were added to the lower-day warm-up and daily mobility.
- The substitution table was de-risked. Nordic curls, sissy squats, good mornings and upright rows were removed as casual swaps β all are high-cost movements a returning lifter shouldn't grab because a machine was busy. They're flagged as "earned after month 6" instead.
- Breakfast now genuinely clears the plan's own protein bar. Eggs alone don't reach the β₯30 g / leucine-threshold standard the plan sets for every feeding (your 3 eggs β 19 g). Twenty grams of the powder moved to breakfast (shake trimmed to 40 g), so all four daily feedings clear the threshold at essentially unchanged totals.
- A maintenance-drift rule was added. Your 2,400 kcal maintenance was measured before you were training 4 days a week plus cardio and steps β the real surplus may be near zero. If weeks 3β4 trend flat, you add 300 kcal in one step rather than creeping up 150 at a time.
- The tracking burden was tiered for your actual life. Required is now just: logbook, weigh-ins, monthly photos, and four tape sites. The 12-site tape is quarterly-optional, and the wake-up resting-heart-rate protocol was cut unless a wearable records it passively β it was never going to survive a 5:45 am toddler.
- The on-ramp respects your training history. As a returning lifter you can compress the 4-week on-ramp to 2 weeks; the contradictory "go to failure in week 1" instruction was deleted (calibration happens once, at the end of the on-ramp).
- The volume arithmetic was corrected. The draft's weekly set counts overstated chest (claimed 11, actually 8) and hamstrings (claimed 12, actually 9). The printed audit is now honest, and chest is named as the standing first candidate for mesocycle ramp sets.
Nothing in this list changes the philosophy. It makes the program agree with itself β which, for a self-coached program, is the difference between a plan and a pile of good ideas.
Holistic Coach's Review: The Second Pass
After the expert review made this program agree with itself, it went through a second panel β four lenses this time: nervous system, longevity and movement, gut and micronutrition, and mindset and life. The brief was different: not "is the program correct" (it is) but "will this specific man β business owner, toddler parent, dairy-free whole-food eater β still be running it, healthy and willingly, in two years". The structure survived intact: no set, rep, calorie target or canonical protocol changed except where explicitly amended. What the panel changed:
- The program now autoregulates on stress, not just sleep. Every trigger in v1 keyed off sleep or gym performance, while the two biggest stress inputs in your life β the business and the household β had no representation. The bad-night rule now also fires on a high-stress day, a one-character stress digit lives in the logbook note, a life-stress flag joined the recovery flags, and a bad stress week downgrades the next training week via the Sunday audit. Same machinery, one wider trigger.
- The gut got the same on-ramp the muscles did. The plan roughly tripled your daily soy/legume load overnight β 1.5 cups of edamame is well past the low-FODMAP line, and pea protein ferments. A two-week ramp now phases it in, because a bloated week one is the most likely way the whole nutrition chapter dies quietly.
- The powder spec now covers what's in the tub besides protein. Pea and rice powders are the worst heavy-metal category in the supplement aisle, and 60 g/day for two years is exactly the exposure where that matters: third-party certification with lead/cadmium limits is now mandatory, soy isolate is the default, sugar alcohols are out. A boxed note settles the soy-and-hormones question with the actual meta-analytic evidence before the internet settles it worse.
- The deal with your partner is written both ways. V1 structurally depended on her β on-call nights, protected slots β and offered nothing back. Her Pilates now goes on the shared calendar first with identical protected status, the trade is renegotiated at every maintenance pause, and one weekly zone-2 session defaults to a shared walk. Over two years, an asymmetric deal kills more programs than any tendon.
- The 3-day split was promoted from failure state to second lane. For your life, long stretches on three days is the modal scenario, not an emergency β it is now titled and framed as a full program with an explicit switching criterion, because a man who codes every week as "life exploded" eventually stops showing up.
- A decade of shoulders, hips and feet was bought for about five minutes a week. Every mandatory loaded rep in v1 was sagittal, supported and cued blades-down-and-back β for a man who codes at a desk and will carry a growing child on one hip for years. Now: push-ups finish with a plus, wall slides and cossack squats join the warm-up, the overhead press alternates seated/standing, the suitcase carry is a mandatory alternation rather than an "(or)", the mobility list gained thoracic extension and a floor get-up and is done barefoot, and landmine press is the designated shoulder-niggle swap.
- Tendons got a periodisation, not just an on-ramp. Lengthened-position isolation at 0β1 RIR every week for years is how strong programs manufacture elbow and knee tendinopathy in years 2β3. Every third mesocycle, elbow and knee isolation now runs heavy-slow at a fixed 2 RIR β an explicit, bounded amendment to the RIR rules, stated in the Progression section so the rules can't conflict.
- Alcohol and restaurants now exist. A 12β24 month program for an Australian adult that never mentions either was going to fail as drift or as rigidity. The new rules give both a number and a protocol.
- Guardrails went on the measuring apparatus. The tape watches softness for two years, so the program now states what normal looks like: +0.3β0.7 cm of waist per month is the plan working, you will look softer before bigger between weeks 6 and 16, the tape comes out monthly only, and compulsive checking is itself an audit flag that downgrades weigh-ins to weekly. One unlogged felt-session a month and a rest-periods-only phone rule keep the tracking a tool rather than a second job.
- The food stayed food. V1 funded its precision by shaving every pleasure item. The 30 g chocolate is restored (rice pays for it, and it is now off the trim list), vegetables β the only unquantified line in the plan β got a 400 g/day floor and a weekly plant-count, a seed swap closed the vitamin E gap the fat trims created, and the plan now says out loud that the powder is scaffolding so the meals stay meals.
- The parasympathetic half of the day is now prescribed, not assumed. Morning outdoor light, dim evenings, a breathing down-shift after evening sessions, NSDR and earlier lights-out in every deload, and the cacao/pu'er ritual given formal standing as the daily phone-free anchor that outranks stretching on a collapsed day β v1 prescribed the sympathetic half of the circadian day and left the other half to luck.
- Milestones are scheduled, not hoped for. Each maintenance pause now carries a 20-minute block review β photos, PRs read aloud, one booked reward, one novelty pick β and the "earned exercises" footnote became an unlock schedule. Year-2 gains are barely measurable monthly; the review is what carries motivation across that stretch.
Endorsed unchanged: the split and its honest volume arithmetic, the +350 kcal surplus on measured maintenance with the drift caveat, 2 g/kg protein and the gelatin-counts-zero correction, the one-top-set deadlift, the time-cap and 25-minute canonical fallback, the downgrade-not-delete hierarchy, the tiered tracking, and the calcium/iodine watch-list. Two minor panel suggestions β unilateral calf weeks and loaded rotation work β were deliberately left out to keep the program lean; raise them at the month-6 review if you want them.
The expert pass made this program correct. This pass makes it livable by the whole man who has to run it β and over the only timescale on which hypertrophy actually pays out, those are the same thing.
